Make the next meal doable

Use the plate as a flexible pattern. Food availability, appetite, culture and your care plan decide the details.

FOUR STEPS

Choose, pair, prepare, notice

1. Choose vegetables

Aim to see roughly two fists of non-starchy vegetables on the plate. Frozen vegetables are useful.

2. Add a clear protein

Choose cooked fish, poultry, lean beef, eggs, tofu, beans or another familiar source.

3. Keep starch in the meal

Add rice, oats, bread, noodles or potatoes; choose whole grains often.

4. Notice how you feel

Eat to comfortable fullness. Record what was manageable, not a “perfect” score.

A FLEXIBLE DAY

An example, not a fixed menu

Breakfast

Cooked egg, milk or fortified soy drink, oats, washed fruit and a small vegetable side if comfortable.

Lunch

Chicken or lean beef, two vegetables and rice. Try vegetables, protein, then rice.

Snack

Plain yogurt with fruit; or whole-grain toast with a cooked egg.

Dinner

Tofu and lentils with cooked greens and noodles or potatoes.

If you have gestational diabetes, carbohydrate timing and portions need your individual glucose plan. Do not cut out carbohydrates on your own.

Adapt to your kitchen

Mixed diet

Rotate fish, poultry, lean beef, eggs, dairy and pulses. A small amount of cooked lean beef can contribute iron and B12.

Vegetarian

Use tofu, tempeh, lentils, chickpeas and edamame; add eggs or dairy if eaten. Discuss B12 and iron with a pregnancy dietitian.

Very little time

Keep frozen vegetables, canned no-added-salt beans, eggs, oats and plain yogurt available. Read labels and cook animal foods safely.

A simple week of building blocks

  • Vegetables: leafy greens, broccoli, tomatoes, carrots and frozen mixed vegetables.
  • Protein: eggs, low-mercury fish, chicken, lean beef, tofu, lentils and chickpeas.
  • Calcium-rich foods: pasteurized milk, plain yogurt or fortified soy drink.
  • Starches: oats, rice, whole-grain bread, noodles and potatoes.
  • Fruit, nuts and seeds for varied snacks; water as the main drink.
WHEN PLANS CHANGE

Use kind, practical adjustments

If nausea makes a large meal difficult, try smaller regular meals and discuss persistent vomiting with your clinician. For takeaway, request an extra vegetable side and a clearly cooked protein. If you miss a planned meal, simply continue at the next one; do not compensate by restricting food.

A FAMILIAR TABLE

Four ways to make a meal more complete

Beshbarmak night

Serve cooked meat and noodles with cucumber, tomato or cooked vegetables. Keep a comfortable amount of noodles; begin with vegetables.

Plov at home

Use well-cooked meat or chickpeas, add carrots and another vegetable side. Rice stays in the meal.

Lagman takeaway

Ask for extra vegetables and clearly cooked meat or tofu. Eat at a comfortable pace; save leftovers safely.

Tea and snacks

Try fruit with plain yogurt or a handful of nuts. Keep sweet tea and sugary drinks occasional, with water available.
